Endurance training is not complicated. It's really not. Endurance adaptation is simply a numbers game, with a twist of individuality and a lot of specificity. All you need to do is follow is the SPORTIF principle:
Specificity: Mimic your sport as closely as possible. If you're a crit cyclist, do a lot of cycling involving accelerations. If you're an ultra runner, do a lot of distance running.
Progressive Overload: Increase training load (time x intensity x frequency) by 2-10% per week, with a reduction in load every 3-6 weeks to allow for recovery.
Reversibility: Use it or lose it. If you stop training all together, you'll lose your adaptations.
T: Time (number of training minutes).
Intensity: how hard you're training.
Frequency: Number of sessions per week.
That's it!
